Question about Google keyword competition and how to best use it

Newbie question?
I'm finishing up my website and am trying to learn about SEO/keyord/serps. I understand the long tailed keywords and also that I should pepper my site with niche-related keywords, but what does Google's adword/keyword competition rank tell me, and more importantly, how should I utilize that info to my best advantage? Do I stay away from the high competion words and just add the medium and low phrases/keywords?
Also - what do you do with a phrase that can be spelled/searched in different ways? Although the results were largely the same, I tried weightloss, weight loss and weight-loss (that's not my niche btw). Do you try to include each spelling/phrase on each particular page?
